Hanging Knee Raise: how we coach it

Hanging Knee Raise: how we coach it

The hanging knee raise brings the trunk-flexion family to the rig: hanging from the bar, knees drawn up toward the chest without a millimetre of swing. The hang adds a grip-and-shoulder tax the floor versions never charge, which is exactly its value and its gatekeeper.

The quality line is swing: reps that kip and pendulum train momentum management; reps from a dead-quiet hang train the abs and the lats' swing-cancelling on every single count.

What it trains

The abdominals through actual flexion — the raise's finish curls the pelvis under, which is where the abs work hardest — plus a stealth serving of grip endurance and the active-hang shoulder strength the chin-up ladder also bills for.

Setup

  1. Full hang on the bar, overhand grip, shoulders active — the chin-up page's not-a-coat-hanger hang.
  2. Quiet the body completely before rep one. Stillness is the entry fee.
  3. Draw the knees up past hip height, finishing with the pelvis curling under.
  4. Lower with control to a dead hang. Still means still between reps too.

The cues we use

  1. Kill the swing before it starts
  2. Knees up, then pelvis curls under
  3. Lower slower than you lifted

Common faults, and the fixes

FaultWhy it happensThe fix
Pendulum repsMomentum doing the raising, abs doing the ridingA pause at the bottom of every rep until stillness returns — fewer honest reps beat many swinging ones
Stopping at hip heightThe hip flexors finish what the abs were meant toThe curl-under finish — knees keep travelling until the pelvis tips; that last arc is the exercise
Grip dying before the abs doThe hang taxing an untrained linkStraps are legitimate here, and the farmer carry's grip work closes the gap for the long term

The ladder

Easier: Captain's-chair or lying knee raises — Elbows supported or floor-based versions train the same curl without the hang tax while grip catches up

Harder: Straight-leg raises toward toes-to-bar — Legs lengthen as control allows — the lever grows, the standard (no swing, curl finish) never changes

How it is loaded here

Reps and lever are the dials: quality counts in modest sets, then straighter legs, then a slower lower. A dumbbell between the feet is a distant later chapter. Log grip-limited sets honestly — they are grip work wearing ab clothing, useful but different.

When we swap it

Common questions

Why do I feel this in my hip flexors, not my abs?

Stopping at hip height — that range genuinely is hip-flexor territory. The abs clock in when the pelvis curls under at the top, so the finish is not optional.

Are these needed for a six-pack?

They build the muscle well; visibility remains the kitchen's file, per the core hub's standing answer. Train them for the strength and the toes-to-bar ladder.

How do these relate to chin-up work?

Same bar, shared ingredients: active hang, grip, swing control. Time here quietly pays the chin-up ladder and vice versa — the pull page's hang standards apply verbatim.
