
The single-leg glute bridge is the two-leg bridge with one foot lifted: the planted heel drives the hips to a straight line while the free knee is hugged toward the chest, and the whole rep is judged by whether the two hips stay at the same height. It doubles the demand on one glute and adds a balance problem the two-leg version never had.
It is the first single-leg hinge most people meet here, and it comes before the single-leg Romanian deadlift for a good reason: it teaches one hip to work alone while the floor holds the rest of you still.
What it trains
One glute at a time, with the hamstring assisting; the muscles around the pelvis that keep it level when only one side is pushing, which is the job they do on every stride of a run and every step up a trail; and the lower trunk, which has to stop the ribs flaring as the hips rise. It is unilateral training in its most forgiving form, which is why it appears in warm-ups, in return-from-physio sessions and in runners' programs alike.
Setup
- Lie on your back, knees bent, both feet flat and close enough that your fingertips can just brush your heels.
- Lift one foot and hug that knee toward your chest with both hands, or hold it at ninety degrees if the hug feels awkward.
- Press the planted heel into the floor and lift the hips until the body is a straight line from shoulder to knee, ribs down, both hip bones level.
- Pause at the top, then lower over three seconds without letting the free-side hip drop first. Finish the set, then switch legs.

Easier: Glute bridge with a pause — When one hip cannot lift without the other tilting, the two-leg bridge with a three-second hold at the top builds the glute finish first
Harder: Single-leg Romanian deadlift — When ten slow reps a side stay level and comfortable; the standing version adds balance and load to a hip that has already learned to work alone
How it is loaded here
Bodyweight, slowed down. Reps run eight to twelve per side with a three-second lowering and a pause at the top, and the progression is tempo and pauses long before anything is added; a dumbbell rested across the working hip is available for people who outgrow that, but most do not need it before the single-leg RDL takes over. In a coached session it appears in the warm-up before hinge work, as homework between sessions, and as a staple of the return-to-lifting session, where its low load and honest side-to-side comparison are exactly what a recently cleared hip needs. The weaker side goes first and sets the rep count for both. It also sits in the runners' strength session, because the level-pelvis skill is the one that keeps a knee tracking well kilometres into a run.
When we swap it
- discomfort lying flat on the floor: The cable pull-through covers the hip hinge standing up, and split squats cover the single-leg job
- a cramp that keeps coming back despite the fixes: The two-leg bridge with a pause for a block, then reverse lunges for single-leg work until the hamstring settles
- a hip that is currently painful rather than weak: Assessment first; the exercise is often the right one afterward, at a shorter range
Common questions
Should the free leg be straight or bent?
Bent and hugged in, to start. A straight lifted leg is harder on the hip flexor, pulls the pelvis into a tilt, and invites the hamstring cramp. The straight-leg version is a later progression for people whose hips stay level with the knee hugged.
Why do I cramp on one leg but not on two?
Because the two-leg bridge lets the stronger side and the hamstrings share the work, and the single-leg version takes that option away. A cramp is usually the hamstring covering for a glute that has not yet learned the job; the heel-in and hug-the-knee fixes hand the job back.
How do I know I am ready for the single-leg RDL?
When a coach can rest a hand across your hips through a set of ten slow reps a side and it never tips. That level-pelvis control is what the standing version needs; without it, the RDL becomes a balance drill rather than a hinge. The hinge pattern page lays out the ladder.
