What a long seated climb takes out of a body
A steady climb is thousands of low-force pedal strokes with the body folded forward and the skeleton carrying almost nothing. That explains the three things long-time road cyclists tend to lose. Bone, because bone only strengthens under impact and heavy load, and cycling supplies neither. Upper-body and trunk strength, because the bike holds you up. And the posterior chain, because the seated position lets the quads do nearly all the work while the glutes and hamstrings go quiet and the hip flexors stay short for hours.
Research on masters road cyclists has repeatedly found lower bone density than in runners or non-athletes of the same age. The fix is not more riding; it is loading the skeleton on purpose, a couple of times a week.
Bone: the reason to lift even if you never want to be stronger
Bone adapts to the load that passes through it, so the lifts that matter most for a cyclist are the ones that put weight through the spine and hips: a loaded squat and a deadlift or Romanian deadlift, progressed toward genuinely heavy, and a small dose of landing. A broad jump with a stuck landing, a few reps early in a session, gives the skeleton the impact signal that a bike never sends. Carries add a loaded, upright walk to a week that otherwise has none.

Climbing is an alternating single-leg push against a fixed resistance for a long time, so the lifts that transfer raise force per leg and strengthen the hip extension the saddle switches off.

Heavy and low-rep in the off-season, a maintenance dose in season
Endurance athletes already own endurance, so the gym should supply the opposite quality: heavy loads for few reps. Sets of three to five on the main lifts build force and tendon stiffness with very little added muscle and far less soreness than high-rep circuits, which is what a rider who still needs to climb on Saturday wants.

The traditional mistake is quitting the gym the week the roads dry and rediscovering it in November. One session a week from April onward keeps the whole winter's work; maintenance is cheap and losing it is not.
Neck and lower back: the bill for the drops
Hours in the drops flex the spine and extend the neck, and the muscles that hold that shape get tired long before the legs do. The strength answer is pulling volume and hinge strength: rows, face pulls and Y-T-W raises for the rear shoulder and neck, Romanian deadlifts for a back that can hold a long spine under fatigue, and hip-flexor length work such as the 90-90 hip switch between sets.
Two caveats. Persistent neck or back pain is a physiotherapist's question, not a coach's. And a bike that fits badly out-argues any amount of strength; a professional bike fit is the first fix, and strength is what makes the fit sustainable.
Fitting the gym around long rides
The long ride owns the weekend, so the two winter lifts sit on Monday and Thursday, or Tuesday and Friday, with heavy legs never the day before a big climb. Small group strength training is where most riders land: coached sets on a rig with squat racks, individual loads, a maximum of eight people, and sessions booked one at a time so a wet week or a training camp can move a lift without losing it. Common questions
Why would a cyclist need to worry about bone density?
Because cycling loads the heart hard and the skeleton hardly at all. Bone strengthens under impact and heavy load, and a rider who does nothing else can spend decades without either. Lifting is the simplest fix, and a physician's conversation is worth having if you have ridden a long time.
Will squats make me faster up Cypress?
They raise the force each pedal stroke can draw on, so the same power arrives at a lower share of your maximum and the climb feels less like a limit. Fitness on the bike still decides most of the time; strength decides how much of it you can use late in the climb.
How heavy is heavy for a cyclist who has never lifted?
Heavier than a cyclist expects, reached slower than they want. The first block is technique with moderate loads; from there the coach adds weight in small steps until sets of three to five are genuinely demanding.
Can I lift and ride on the same day?
Yes, with easy riding. Lift first if the ride is a recovery spin, ride first if the ride is the priority, and keep heavy legs away from the day before a long climb.
