
Strength training for swimmers and triathletes comes down to two short sessions a week that do the things water and pavement cannot: build a shoulder that pulls more than it pushes, a hinge and single-leg base for running on tired legs, and enough heavy lifting to keep tendons and bones robust across a season of volume. Everything else in the gym is optional for a three-sport body, and most of it should be skipped.
The objection is always time. A swim-bike-run week already spends its hours, and the gym earns a place only if it is small, specific and protects the training you are already doing. Two short sessions is the whole prescription
Two short sessions a week, each built from the same five slots, is enough for a swimmer or triathlete to get the full benefit of strength training. More than that competes with recovery from the sport, and the sport is the point.
- A pull. Lat pulldown, chin-up or a row, heavy, because the pull is the stroke and the balance for a shoulder that presses all day.
- A hinge. Romanian deadlift or deadlift, for the glutes and hamstrings the run leg needs.
- A single-leg movement. Split squat, reverse lunge or single-leg Romanian deadlift, for running on legs that just cycled.
- A small press and rear-shoulder slot. One press, then reverse flies or face pulls to keep the ratio honest.
- A carry or trunk slot. Farmer carry, suitcase carry or Pallof press for a trunk that holds a long spine in the water and on the run.
What is missing on purpose: arm and isolation work, long conditioning finishers, and anything that leaves you wrecked for tomorrow's swim. You already have more endurance training than most people in the room; the gym is for the opposite quality, in doses small enough to recover from.
The swimmer's shoulder: pull more than you push
A swimmer's shoulder does thousands of internally rotated pulls per session, and the muscles that centre the shoulder blade and rotate the arm outward give up first. The gym's job is to strengthen exactly those. The lat pulldown and the chin-up are the heavy pulls; the reverse fly, face pulls and Y-T-W raises are the light rear-shoulder work in every session, and scapular push-ups teach the shoulder blade to move on the ribcage rather than lock.
The rule of thumb is two pulling movements for every press, and no overhead pressing while a shoulder is cranky. Any pinch at the top of the stroke belongs with a physiotherapist before it belongs in a program; a coach can then keep the physio's plan inside your sessions.
Why lifting does not make you slow in the water
Lifting does not slow swimmers because the strength work that suits an endurance athlete adds very little muscle mass. Heavy, low-rep sets build force and tendon stiffness without the volume that grows bulk; nobody gets big on two short sessions a week while swimming and running. What slows a swimmer late in a set is a shoulder that can no longer hold the catch, and that is a strength problem the pool cannot fix on its own.
Feel for the water is learned in the water. Strength is the ceiling on how much of that feel survives the last four hundred metres, and it is built on dry land. The two are not in competition, which is why concurrent training is normal in swim programs at every level.
Hinge and single-leg strength for the run off the bike
The run leg of a triathlon is a run on cycling legs: quads spent, glutes half asleep, hips short from the aero position. The strength that helps is the hinge and single-leg work that wakes up the back of the body. The single-leg Romanian deadlift is the signature movement, because it trains the glute and hamstring on one leg at a time and exposes the side that has been coasting. A loaded split squat and a slow-lowering calf raise finish the set.

Periodizing around a race calendar
The gym dose changes with the season, in the opposite direction to the sport: heaviest when swim, bike and run volume is lowest, lightest when the race is close.

The season's shape is set by the events you pick; the North Shore race calendar is a reasonable place to map it. A coach's job is to move the gym around those dates so you do not have to.
Fitting it in, and what the coach actually does
Doors open at 5 am, seven days a week, so a session fits before an early pool booking or after an evening run, and sessions are booked one at a time on the live schedule, which suits a plan that shifts week to week. In small group training the coach prepares the session and sets your loads individually, so the pulldown is heavy for you and the press stays small.

Common questions
Can a strength session replace one of my swims?
No. Strength supplements the sport rather than replacing it, and swim fitness is specific enough that nothing on dry land stands in for time in the water. If the week is short, shrink the gym session to twenty minutes of pulling and rear-shoulder work.
Is the lat pulldown enough, or do I need chin-ups?
The pulldown is enough to build the pull, and it is where most swimmers start because the load can be set precisely. The chin-up is the progression, not a requirement; a swimmer who can do a few strict ones has a strong, well-organized shoulder.
I only have thirty minutes. What is the one session?
A heavy pull, a single-leg Romanian deadlift, a set of reverse flies and a farmer carry, twice through. That covers the shoulder, the run legs and the trunk, and a coach can run it inside a normal session.
Does lifting help the swim more or the run more?
The run, in most triathletes, because running is where tissue breaks down and single-leg strength protects it. The swim benefit is quieter: fewer shoulder problems and a catch that holds late in a set. The bike benefits least and needs the least.
My shoulder pinches at the top of the stroke. Should I keep lifting?
Stop pressing overhead and see a physiotherapist before your next hard swim. Pulling and rear-shoulder work usually continue, sometimes lighter, but the plan should come from the clinician, and a coach will follow it.
